BEST PRE-WORKOUT FOODS

All kinds of pre-workout supplements are being marketed to athletes claiming to boost energy, enhance performance, and improve endurance. Do you need to eat before a workout? If so, what should you eat or drink? Let’s look at who might need a pre-workout snack and the best choices.
If your workout lasts longer than 45 minutes (and what swimmer’s workout doesn’t?) you should fuel up before exercise. What you should eat and how much you should eat depends on how much time you have before a workout.
Ideally, you will have time for a healthy meal 3-4 hours before exercise, so that there is time for the food to be digested and absorbed. But when reality strikes and you don’t have time to eat before swim practice, you should at least eat 30 grams of carbohydrate. Carbs that are easily digested and eaten 15 minutes before exercise can improve your performance when compared to exercising with no carbohydrate.
Here are my top picks for snacks with 30 grams of carbohydrate. These foods also provide other benefits, such as extra vitamins and minerals needed for optimum performance.
  • 6-ounce container of low-fat fruit yogurt has 30 grams of carbs with the added benefit of calcium (as much as a glass of milk), protein, potassium, vitamin A and riboflavin.
  • 2 mini-bagels with a piece of low-fat string cheese provide 30 grams of carbs, protein and B-vitamins needed for energy.
  • 1 medium to large sized banana has 30 grams of carbs. A banana is the original fast food – easy to pack and eat, and requires no refrigeration. Bananas are also a powerhouse for potassium, an electrolyte lost in sweat.
  • Banana-strawberry fruit smoothie (8-12 ounces depending on product). Liquids, like smoothies, are easy to digest and most contain calcium and vitamin C.
  • 10 mini-pretzels and ½ cup apple juice contain easy to digest carbs along with some sodium for those who are salty sweaters.
Eating before a workout doesn’t have to be complicated or expensive. All it takes is some planning to have nourishing snacks available to power you through a workout.

Diet and Swimmers

In weight class sports (wrestling and boxing) extreme measures are taken to achieve specific weight classes. Large increases or decreases in weight can be harmful to the athlete. Luckily swimming is a sport where diets are rare (no pun). With every athlete I've assessed for weight loss, caloric intake and poor eating habits are the main issue. However, I never cut the total volume of foot in an athlete's diet, instead changing the volume of certain foods and the timing of foods is essential. Here are some quick fixes to try before cutting foods in a diet:

  1. Eat more fiber and eat correct carbohydrates!Replace all your enriched white flour products filled with high fructose corn syrup to 100% whole wheat and confirm the fiber quantity is high. Everyone remembers the food pyramid with the largest chunk dedicated to carbohydrates, unfortunately the picture of carbohydrates is dubious. TOP QUESTIONS ON NUTRITION AND SWIMMING

Here are some of the top questions I’ve gotten from my readers.

Question: Is fruit juice a good beverage for a young swimmer who is trying to gain weight?

Answer: Fruit juice is a good carbohydrate source and a high calorie drink, so it is good for swimmers who are trying to gain weight. Look for 100% fruit juice and not fruit drinks which contain added sugars. Real fruit juice has simple carbohydrates (natural sugar) and vitamins and minerals so it is a nutrient-rich beverage. Fruit juices with the highest calories include grape juice and pineapple juice (152 and 132 calories per cup of unsweetened, natural juice) while orange and apple juice contain less calories (114 and 115 calories per cup, respectively). Fruit juice is best used as a recovery beverage or with meals. Some people don't recommend drinking a high glycemic index carbohydrate (like fruit juice) right before a workout because it might raise blood sugar and insulin levels which might affect performance. However, as a post-workout beverage, it could help the muscles restore glycogen rapidly to get ready for the next day’s workout.
You might also try some of newer fruit juice blends (cran-grape, berry-orange, etc.), but read the nutrition facts panel to find a juice without added sugars. You can always make your own juice with a home blender. Toss in strawberries, apple slices, bananas, or orange sections and find a favorite mix for homemade juice.

TOP NUTRITION RESOLUTIONS FOR SWIMMERS

Half of Americans make New Year’s resolutions and the key to success is making your resolutions real and measureable. Swimmers are good at setting training and performance goals, so why not make some nutrition goals that support your training and competition? When I work with athletes I use the SMART goal approach; that is, set a goal that is Specific, Measureable, Attainable, Realistic and Time-Limited. Here are some nutrition New Year’s resolutions that can help boost your energy for training and keep you strong all season long. So, for 2012, resolve to improve what you put in your body.
  1. Pack snacks. Swim practices are long and grueling. Stay fueled by packing snacks before you leave the house each morning to help fight fatigue and replenish your energy reserves. Choose snacks that are portable, tasty and nutrient-rich. Good choices include peanut butter on crackers, 100% fruit juice or vegetable juices, trail mix, nuts, whole grain bagels with almond butter, raisin oatmeal cookies, fig bars, and dried or fresh fruit. Try freezing a bottle of sports drinks and using it as an ice pack to keep low-fat string cheese, cottage cheese, or yogurt cold for a mid-day snack. Wash it down with the thawed sports drink.
  2. Don’t train hungry. Early morning pool workouts make it hard to eat breakfast but training on an empty stomach makes high intensity workouts more difficult. Your liver stores of glycogen (carbohydrate) can be depleted after an overnight fast and muscle can be broken down for needed fuel. Try eating a hard-boiled egg or a cup of instant oatmeal (stir in a tablespoon of peanut butter) in the morning before you dive into the water.
  3. Recover your losses. After a hard workout for more than 90 minutes or when competing in multiple events at a swim meet you need to replace lost glycogen. And, most athletes don’t drink enough fluids during exercise so at the end of activity they are often hypohydrated if not outright dehydrated. As soon as training or your first event is over eat and/or drink a carbohydrate-rich snack to start replacing glycogen. Your muscles are very receptive to replenishing lost fuel right after exercise, so don’t wait until the end of the day to eat. A carbohydrate-rich beverage can replace both glycogen and fluids.
  4. Break out of a food rut. Make this the year to try new food once a week…most of us eat the same foods day in and day out, but you might be surprised that you like tangerines if you’ve never tried one. Try different fruits, vegetables, grains and lean proteins….try quinoa or couscous instead of rice, broccoli instead of corn, or lean pork loin instead of chicken breast. If you don’t like it, that’s OK, at least you tried.

Easy Recipes

Here are a few easy recipes for some quick snacks that will kick up the protein and carbs.  Some of them are make ahead and reheat – great for running in from school and grabbing to eat on your way to practice.  (And don’t leave your mess in the car for your parents to clean up).

Cottage Cheese Pancakes

You can make them from scratch or use a pre-made mix – either way, you get carbs and protein.  Make these ahead and freeze two or three in Ziploc bags to toss in the microwave for 1-1:30 minutes and you’re good to go.

  • 1/3 cup chopped onion
  • 1/4 teaspoon salt
  • 1/4 teaspoon black pepper
  • 7 tablespoons unsalted butter, melted
  • 1 1/2 cups whole-milk cottage cheese
  • 3 large eggs
  • 6 tablespoons all-purpose flour

Cook onion, 1/8 teaspoon salt, and 1/8 teaspoon pepper in 2 tablespoons butter in a small heavy skillet over moderately low heat, stirring occasionally, until golden brown, about 12 minutes. Transfer to a bowl, then add cottage cheese, eggs, flour, 1/4 cup butter, remaining 1/8 teaspoon salt, and remaining 1/8 teaspoon pepper and whisk until combined.

Brush a 12-inch nonstick skillet with some of remaining butter and heat over moderate heat until hot but not smoking. Working in batches of 5, scoop 1/8-cup measures of batter into skillet and cook until undersides are golden brown, 1 to 2 minutes. Flip and cook until undersides are golden brown and pancakes are cooked through, 1 to 2 minutes more. Transfer to a baking sheet and keep warm in oven. Brush skillet with butter between batches if necessary.

If you use easy-mix pancake batter, all you have to do is add the cottage cheese.  If you’re cooking these yourself (sans parents), you’ll know it’s time to flip the pancakes when the bubbles on top start to pop.

 

Easy Pasta Snack

Cook your favorite pasta noodles ahead of time (fettuccini is great since the noodles are thicker) as you normally would.  Cook a whole box because you’re going to keep it in the fridge for however long it takes you to eat it all.  Try whole-wheat pasta for a healthier version.

  • drain the pasta in a colander (a good word to know)
  • throw the pasta in a large container with a lid and cover with cold water to heat and “accessorize” later

When you’re ready to have a quick snack, grab a handful of your cooked pasta and throw it in a bowl.  Add LOTS of butter and some cheese (parmesan works well and is easy).  Heat your combo in the microwave for about 3 minutes.  Stir well – make sure it’s the temperature you want it – and that’s it.  Lots of carbs and some protein.  Because parmesan is a “hard” cheese, it’s supposed to be healthier.  Crushed red pepper gives it an extra kick.

Add anything else you like for more nutrients:  Spinach, chicken, tuna, diced tomato…

 

“No Yolk” Noodles

“No Yolks” cook fast and have more protein than regular pasta noodles.  A 2 oz. (dry) serving – that’s about 1/2 cup cooked – contains 9 grams of protein and 41 grams of carbs.  These can also be cooked ahead.  Here are some quick things to add to your noodles:

  • cottage cheese (tons of protein)
  • chicken, turkey, or tuna (cold or hot)
  • vegetables – broccoli, green beans, carrots, tomato, spinach (all rich in vitamins)
  • skittles – not really – I just wanted to see if you were paying attention

 

Baked Potatoes

Baked potatoes can be cooked ahead in the oven (much better flavor) and reheated in the microwave or you can cook start to finish in the microwave.  The great thing about a baked potato is you can load it with anything you like.  Anything!

Carbohydrates in your diet

This is a lengthy article so I recommend reading it in sections.

If you don’t have time to read the entire article, please read the sections I have highlighted in yellow.

There is a CARBOMETER at the end of the article that allows you to select the foods that you eat in a typical day to calculate carbohydrate consumption.  Rather than looking for a calculator to determine what amount of carbs you need, the 4:1 ratio is a great guide for active athletes.  So, here’s our protein chart with carbohydrates added.  Some of you are not consuming enough calories; however, if you meet your carb and protein needs, the calories will take care of themselves (most likely).

Role of Carbohydrates carbs

The roles of carbohydrate in the body includes providing energy for working muscles, providing fuel for the central nervous system, enabling fat metabolism, and preventing protein from being used as energy. Carbohydrate is the preferred source of energy or fuel for muscle contraction and biologic work.

Foods containing carbohydrate are in the grains, fruit, and milk groups. Vegetables have a small amount of carbohydrate.

After carbohydrate is eaten, it is broken down into smaller units of sugar (including glucose, fructose and galactose) in the stomach and small intestine. These small units of sugar are absorbed in the small intestine and then enter the bloodstream where they travel to the liver. Fructose and galactose are converted to glucose by the liver. Glucose is the carbohydrate transported by the bloodstream to the various tissues and organs, including the muscles and the brain, where it will be used as energy.

If the body does not need glucose for energy, it stores glucose in the liver and the skeletal muscles in a form called glycogen. If glycogen stores are full, glucose is stored as fat. Glycogen stores are used as an energy source when the body needs more glucose than is readily available in the bloodstream (for example, during exercise). The body has limited storage capacity for glycogen (about 2000 calories), which is why carbohydrate is commonly referred to as the limiting fuel in physical performance.

Carbohydrate spares the use of protein as an energy source. When carbohydrate consumption is inadequate, protein is broken down to make glucose to maintain a constant blood glucose level. However, when proteins are broken down they lose their primary role as building blocks for muscles. In addition, protein breakdown may result in an increased stress on the kidneys, where protein byproducts are excreted into the urine.

Finally, glucose is essential for the central nervous system. The brain primarily uses glucose as its energy source, and a lack of glucose can result in weakness, dizziness, and low blood glucose (hypoglycemia). Reduced blood glucose during exercise decreases performance and could lead to mental as well as physical fatigue.

Carbohydrates in the Body

All living cells contain glucose. For glucose to enter the cells it needs help from a hormone called insulin. Insulin acts as gatekeeper and is released once carbohydrate is ingested. It signals the cells to absorb the glucose. The glucose is then used for energy, stored in the liver and the muscles as glycogen, or stored as fat.

Glycogen stores are essential for athletic performance, because they serve as an energy reservoir when blood glucose levels are decreased due to high intensity exercise or inadequate carbohydrate intake. Glycogen stores become depleted as the intensity and duration of the exercise increases. It is imperative for the athlete, whether a sprinter or endurance athlete, to restore glycogen by consuming carbohydrate on a regular basis.

A well-nourished adult can store approximately 500 grams or 2000 kcal of carbohydrates. Of this, approximately 400 grams are stored as muscle glycogen, 90-110 grams as liver glycogen, and 2-3 grams circulate in the blood as glucose. When the body needs more glucose than is available in bloodstream to support energy demands, glycogen stores are used to raise blood glucose levels. However, it is important to note that the glycogen stored in muscle is used directly by that muscle during exercise, it cannot borrow glycogen from other resting muscles.

Glycogen stores are a readily available source of energy to support the demands of physical activity and exercise. How quickly glycogen stores might be depleted depends on the duration and intensity of the exercise. For low intensity exercise (distance running etc.) glycogen stores can last as long as 90 minutes. For prolonged high intensity exercise, glycogen stores can provide energy for approximately 20 minutes.

Because glycogen is readily used as fuel source during exercise, it is important to optimize glycogen stores before exercise and replenish them after exercise. Glycogen stores are optimized by consuming a high carbohydrate diet (~60% of total kcal from carbohydrates). Eat more fruit, vegetables, and grains to include more carbohydrate in the diet. The diagram below shows the impact of diet on muscle glycogen content throughout 3 days with 2 hour training bouts (indicated by the dotted lines) daily. Athletes were divided into two groups, one receiving a low carbohydrate diet and the other a high carbohydrate diet. With the high carbohydrate diet (red line), glycogen levels were almost completely replenished after each training bout. In contrast, the low carbohydrate diet (black line) did not replenish the glycogen and subsequent bouts of training decreased glycogen stores progressively. Athletes on the low carbohydrate diet most likely had very little energy in the final 2-hour exercise bout.

Carbohydrates in the Diet

Carbohydrates serve as a primary energy source in the diet and provide 4 calories per gram of carbohydrate. Carbohydrates exists in many forms, which can be divided into primarily two groups; simple and complex carbohydrates.

Simple carbohydrates are also known as simple sugars and have a smaller structure.

  • Some common simple carbohydrates include sucrose (sugar found in candy, soda, juice etc.), and lactose (sugar found in milk)
  • Simple carbohydrates are readily broken down and absorbed in the intestine into the blood stream. This rapid increase in blood glucose leads to a rapid release of insulin that is needed to help transport the sugar into the cells.
  • Energy is rapidly produced but only lasts for a short period of time.

Complex carbohydrates are also known as starch and fiber and have a larger structure.

  • Some common foods containing complex carbohydrate include bread, pasta, and whole grains.
  • Complex carbohydrates take a longer time to digest and absorb. This creates a slow and steady increase in blood glucose and a slow and steady increase in insulin levels.
  • Energy is slowly produced, not as quickly as simple carbohydrates; however, the energy lasts for a longer period of time.
  • Fiber is a complex carbohydrate, and can be classified as soluble or insoluble. Soluble fiber can be broken down and provides energy. Soluble fiber is found in many fruits and vegetables including green leafy vegetables, celery, carrots, apples, pears, among others. Insoluble fiber cannot be digested in our digestive system, and does not provide energy. Insoluble fiber is commonly found in whole grain cereal, bread, and rice. Insoluble fiber has an important role in health by promoting gut motility and satiety.

Make half your grains wholeThe most important carbohydrate for an athlete is the complex carbohydrate, starch. Starch is the major energy source in the diet and is broken down into glucose in the body that can be stored in the liver and in the muscles as glycogen. Glycogen can then be used to maintain blood sugar at a constant level for optimal energy supply. Common starches include bread, cereal, pasta, and other various grains, but also corn and peas. Make Half your Grains Whole Grains in order to consume more complex carbohydrates.

Glycemic Index

The body uses glucose for energy and blood glucose levels reflect the readily available energy supply for exercise. If glucose levels drop due to depleting glycogen stores or inadequate carbohydrate consumption, the athlete is said to "hit the wall". The rate at which the glucose levels drop depends in part on the type of carbohydrate consumed before, during, and after exercise.

Different foods increase the blood glucose levels to different degrees. The degree of increase in blood glucose levels after consuming a food containing carbohydrate is called its Glycemic Index (GI). There are three categories of GI, high, moderate, and low; the higher the GI the faster the glucose is absorbed, used, and depleted in the body.

There are many factors that can influence the GI of a food. For example,

  • the structure of the carbohydrate
  • the size of the food particle
  • the degree of thermal processing to the carbohydrate (i.e. flour has higher GI than the whole wheat kernels due to smaller particles and higher susceptibility to heat, etc.),
  • the contents and timing of the previous meal
  • consumption of other nutrients (such as fat, fiber, or protein) with the carbohydrate

In general, the more refined the carbohydrate in the food, the higher the GI. Examples of refined food include, processed white flour foods, crackers, rice, noodles, many ready-to-eat cereals, etc. In contrast, high fiber, high protein and high fat containing foods have low GIs.

Complex carbohydrates with low to moderate GI should be consumed before exercise to slowly raise and maintain blood glucose levels during the exercise. In contrast, carbohydrates with high GI can be consumed during and immediately after exercise to maintain blood glucose levels or quickly restore the glycogen stores.

CAUTION: Consumption of high GI foods should be limited immediately before exercise to avoid hypoglycemia. Hypoglycemia (low blood glucose) occurs when high insulin levels are released due to high blood glucose levels, which leads to a rapid absorption of glucose into the cells and a rapid reduction in blood glucose levels.

Dietary Reference Intake (DRI)

The minimum recommended intake of carbohydrates necessary for survival is 130 grams or 520 kcal per day. However, this level is recommended only to support the central nervous system, red blood cell production, and tissues dependent on glucose; it does not support any physical activity.

A minimum intake of carbohydrate is about 250 g or 1000 kcal per day for athletes is recommended. Carbohydrate recommendations vary with the sport as well as individual metabolic needs. Most athletes should consume 50-60% of their total caloric intake as carbohydrate, or about 6-10 grams of carbohydrate per kilogram of body weight per day (3 - 5 gm/lb). Athletes participating in heavy exercise, specifically endurance athletes (bikers, marathon runners, triathlon athletes etc.), may need to increase their carbohydrate consumption up to 70% of the daily caloric intake.

How Much Carbohydrate to Eat and When for Exercise

The amount, timing, and kind of carbohydrate consumed can determine the physical performance of an athlete. Although specific sports have different energy needs, carbohydrate is the most important source of energy to support the demand of all physical activity.

A continual supply of carbohydrate in the diet each and every day diet is necessary to ensure an adequate supply of energy to support physical activity. For example, one carbohydrate rich meal before exercise will not greatly impact the performance if all other meals eaten in the days and weeks before are inadequate in carbohydrates.

Before exercise: Before exercise it is important to consume carbohydrates to optimize glycogen stores.

2 to 4 hours before exercise

  • Consume a meal rich in carbohydrates 2 - 4 hours before exercise. This time is needed to allow for digestion and prevent heartburn.
  • Consume about 400 - 800 kcal, of which 250 - 500 kcal (65 - 125 grams) are carbohydrate. This provides energy to prevent hunger during the physical activity without feeling overly full.
  • Choose foods high in carbohydrate food and low in protein and fat. For example, a whole grain bagel with tomato slices and low-fat cheese, one cup of banana slices in vanilla yogurt, a small portion of spaghetti and meat sauce, or an energy bar high in carbohydrate plus a fruit are combinations of high carbohydrate and low protein/fat foods.

2 to 3 hours before exercise

  • Liquid meals are recommended if the athlete has a sensitive stomach and solid foods tend to be poorly tolerated. Liquid meals are calorie rich drinks that include carbohydrate, protein and fat. They can be found in many grocery stores, pharmacies and convenience stores.
  • Some athletes may tolerate a light meal, such as a sandwich (low in protein and fat), salad, or soup. Others prefer a light snack including granola bars, fruit, smoothie etc.

1 to 2 hours before exercise

  • At this time the key is to prevent hunger and indigestion before exercise. To prevent hunger, consume a carbohydrate replacement beverage, a low-fat smoothie, or fruit and a few low fat crackers.

Less than 1 hour before exercise

  • If only 1 hour remains before exercise only water and fluid replacement beverages are recommended such as Powerade®, Gatorade®, etc.
  • To avoid potential hypoglycemic effects (sudden drop in blood glucose levels), minimize high GI foods, such as candy, pop, concentrated fruit juices, and simple sugar containing foods 30 minutes before exercise.

5 to 10 minutes before exercise

  • If hunger sets in a few minutes before exercise a simple carbohydrate COULD be consumed if the duration of the exercise is short.
  • If the duration of the exercise is long, simple sugars should be avoided, instead a sports drink might be suitable.

During exercise:
For exercise lasting longer than 90 minutes, consuming carbohydrate 30 minutes into the workout will allow for longer and more intense exercise. The goal is to consume 15-30 g of carbohydrates every half-hour depending on type of exercise and intensity. Do not wait until you get tired to start consuming carbohydrate. Recommended sources of carbohydrate to eat or drink during exercise include:

  • fluid replacement drinks
  • energy gels
  • other sources of easily digested carbohydrate such as fruits
  • energy bars with <5g of fiber, <4g of fat, and <5g of protein Note: some energy bars contain over 200 kcal and are high in protein (>20% of DV), which are digested slowly, thus are not ideal for consumption DURING exercise.

After exercise:
Consuming carbohydrate within the first 30 minutes after exercise optimizes replenishment of glycogen stores. Although, many athletes have difficulty eating a meal this soon after a workout, a snack of 25-100 g of high to moderate glycemic carbohydrate-rich foods is sufficient. Consider a fluid replacement drink, 16 oz of milk, 8 oz of fruit juice, or a smoothie. Ultimately, the goal is to consume about 200 grams of carbohydrate within 2 hours of the training bout or competition.

Recent research has shown that protein in combination with carbohydrate in a ratio of 4 grams of carbohydrate to 1 gram of protein will most efficiently and effectively replenish glycogen stores.
